7 exercises to maximize that hourglass glute shape!! I didn’t have the hypertension chair but smith machine did the work just right with extra tension on my hamstrings. My foot was steady because of the carpet floor but feel free to use weights or a bench to give you extra stability.

The structure is: 4 sets
1- Dumbbell Hypertension on Smith - 12 reps
2- Dumbbell Bulgarian Split Squat - 12 reps each leg
3- Bodyweight Bulgarian Jumps - 10 reps each 
4- Feet Elevated Dumbbell Sumo Squat - 15 reps
5- Feet Elevated Dumbbell RDL - 12 reps
6- Cable Kickback Pulses - 15 reps each leg
7- Cable Stiff Leg Deadlift - 12 reps

You can still make significant progress with a well-structured plan even if you only have 3 days a week to workout. 

You’ll want to structure your program to ensure you’re hitting all major muscle groups while allowing for proper recovery. 

If your goal is to build muscle and tone up I would focus on hitting every major muscle group. 

I created a 3 day split you can do at the home or in the gym 

Day 1: Upper Body 
Bent Over Rows – 3 sets of 6-8 reps
Overhead Press – 3 sets of 6-8 reps
Bicep Curls – 3 sets of 8-10 reps
Tricep Dips or Tricep Pushdowns – 3 sets of 10-12 reps
Lateral Raises – 3 sets of 12-15 reps

Day 2: Lower Body
Squats – 3 sets of 6-8 reps
Deadlifts – 3 sets of 6-8 reps
Leg Press or Lunges – 3 se 3 Day Split, Major Muscle Groups, Body Squats, Tricep Pushdown, Workout Protein, Tricep Dips, Exercise Inspiration, Lateral Raises, Overhead Press
